I have a theory: the wrap is the most underappreciated meal format in existence. Think about it. It's portable, it's customizable, it holds together in a lunchbox, and you can stuff an absolutely absurd amount of protein into one. I eat some kind of wrap or roll for lunch at least 3 times a week, and each one packs 25-35g protein.
Here are my favorites, organized by cuisine.
Indian Wraps and Rolls
Egg and Paneer Kathi Roll (32g protein)
This is the king of Indian wraps. Our egg paneer kathi roll starts with a paratha that's coated in beaten egg on the griddle, then stuffed with spiced paneer, onions, and green chutney. The egg-coated paratha alone has 10g protein, and the paneer filling adds another 22g. It's the street food I grew up eating, and it happens to be one of the most protein-dense handheld meals you can make.
Besan Chilla Wrap (25g protein)
Use a besan chilla with paneer as the wrap itself instead of a tortilla. The chickpea flour base provides 12g protein, and when you fill it with paneer, veggies, and a drizzle of mint chutney, you're well past 25g. This is my go-to when I want something lighter than a paratha-based wrap.
Dal Paratha Roll (22g protein)
Leftover dal makes an incredible wrap filling. Spread thick dal on a whole wheat paratha, add some pickled onions and yogurt, roll it up tight. The dal and paratha together deliver about 22g protein. This is peak meal prep lunch - make extra dal at dinner specifically so you can roll it up for tomorrow.
Mexican-Inspired Wraps
Tofu Scramble Burrito (30g protein)
Our tofu scramble burrito is what I make on weekend mornings when I want something substantial. Seasoned crumbled tofu with black beans, peppers, cheese, and salsa in a large flour tortilla. The tofu and beans together give you a massive protein hit, and it reheats perfectly for meal prep.
Black Bean and Egg Wrap (28g protein)
Scramble 3 eggs, add half a cup of black beans, top with cheese and salsa. Wrap it up in a whole wheat tortilla. Dead simple, 28g protein, ready in 10 minutes. I make these when I'm too lazy to follow an actual recipe.
Mediterranean Wraps
Falafel Wrap with Hummus (27g protein)
A whole wheat pita stuffed with homemade falafel, a generous smear of hummus, cucumber, tomato, and pickled turnips. The chickpeas in both the falafel and hummus stack up fast. This is the wrap I make when I want something fresh and crunchy.
Halloumi and Egg Wrap (26g protein)
Grilled halloumi slices, a fried egg, mixed greens, and tzatziki in a whole wheat wrap. The halloumi gets this incredible salty crust when you pan-fry it, and combined with the egg, you're looking at 26g protein in a wrap that takes 8 minutes to make.
Lettuce Wraps (Low-Carb Option)
Egg Salad Lettuce Cups (20g protein)
When I'm watching carbs, I skip the tortilla entirely. Our egg salad lettuce cups use butter lettuce as the vessel for a protein-packed egg salad. At 20g protein with almost zero carbs, these are perfect for a light lunch that still delivers on protein.
Wrap-Making Tips for Maximum Protein
- Use high-protein tortillas: Some brands make tortillas with 10-12g protein each. That's an easy upgrade from the 3g in a standard flour tortilla
- Double up on protein sources: Egg + paneer, tofu + beans, falafel + hummus. Two sources is always better than one
- Add Greek yogurt: Use it as a spread instead of mayo. Adds 4-5g protein per tablespoon
- Don't forget the chutney: Our chutneys don't add much protein, but they add massive flavor, which is what keeps you coming back to these wraps instead of ordering takeout
The beauty of wraps is that they work for meal prep. Make a batch of filling on Sunday, and you can assemble wraps in 3 minutes every morning. That's high-protein lunches handled for the entire work week with minimal effort.
