The work lunch is where most people's protein goals fall apart. You're busy. The break room microwave is questionable. Your options are a sad salad with 6g protein or whatever the cafeteria is serving. And before you know it, you've eaten 400 calories and 10g of protein, leaving yourself a massive gap to fill at dinner.
I bring lunch to work every day. It takes 5 minutes to pack in the morning (because I prepped on Sunday), and every lunch gives me 25-35g protein minimum. Here are my best options.
The Heavy Hitters (30+ grams)
Paneer Chickpea Power Bowl - 38g protein
The paneer chickpea power bowl is my #1 work lunch. It has everything: paneer for protein, chickpeas for fiber, grains for energy. It reheats in the microwave in 2 minutes and tastes just as good as when I made it. 38g protein.
Halloumi Chickpea Grain Bowl - 32g protein
The halloumi chickpea grain bowl is great because you can eat it cold if you don't have a microwave. The halloumi stays firm and flavorful at any temperature. Pack the tahini dressing separately and pour it on right before eating.
Korean Tofu Bibimbap - 28g protein
Korean tofu bibimbap is rice, crispy tofu, vegetables, and a spicy sauce all in one bowl. It reheats well, and the variety of textures and flavors means you won't get tired of it even if you eat it three days in a row.
The Reliable Rotation (25-30 grams)
Protein Chana Masala + Rice - 33g protein
Chana masala with protein jeera rice. This is the meal prep king. Make a double batch on Sunday and you have 8 lunches. The flavors develop over time, so Wednesday's lunch actually tastes better than Monday's.
Rajma Masala + Rice - 30g protein
Rajma masala is another curry that reheats beautifully. Kidney beans are loaded with protein and fiber. Pair with rice and a side of raita.
Spiced Lentil Quinoa Salad - 22g protein
This salad is meant to be eaten cold, which makes it perfect for offices without a microwave. Lentils and quinoa combined provide a complete protein. Toss in some feta for extra flavor and protein.
Packing Tips
- Use glass containers. They don't stain, don't smell, and heat more evenly in the microwave.
- Keep wet and dry separate when possible. Pack raita or dressing in a small separate container.
- Add a splash of water to rice and grain-based dishes before microwaving. They dry out otherwise.
- Label your containers with the day you plan to eat them. Eat from the fridge through Wednesday, then thaw frozen portions.
- Keep emergency protein at your desk: Roasted chickpeas, edamame pods, or trail mix with extra nuts.
The Don't-Do List
- Don't rely on a salad as your only lunch option. Most salads are 10-15g protein unless you add serious toppings.
- Don't skip lunch and try to make it up at dinner. Eating 80g protein in one meal isn't fun.
- Don't buy lunch daily. It's expensive and you have zero control over the macros.
Lunch should be the easiest meal of your day because it's the one you have the most control over. Prep it on Sunday, pack it Monday morning, and stop thinking about it. Your afternoon self will thank you.
