Sunday afternoons are sacred in my kitchen. That's when I set myself up for the entire week. Two hours of cooking means five days of meals that are ready to grab, reheat, and eat. No thinking required on a busy Tuesday night when you're tired from the gym.
Here's my system. It's not complicated, but it works.
The Game Plan
I usually prep 3-4 different meals that store well. I'm not eating the same thing every day (that gets old by Wednesday), but I'm also not cooking 7 different recipes. Three solid options with some variety is the sweet spot.
My Go-To Meal Prep Lineup
1. A Big Pot of Dal or Curry
This is always the backbone. Protein-packed chana masala is my #1 pick because it's 25g protein per serving and actually tastes better after a day in the fridge. I'll make a double batch. That's 8 servings right there. I also rotate in rajma masala and black dal makhani. All three reheat perfectly.
2. A Batch of Rice or Grain
I cook a big pot of protein jeera rice because it adds 8g protein per serving compared to plain rice. Sometimes I'll do quinoa instead. Either way, having a grain ready to go makes assembling meals take 30 seconds.
3. A Protein-Heavy Side
Greek yogurt raita (takes 5 minutes), crispy masala chickpeas for snacking, or a batch of baked falafel bites. These are the supporting players that bump each meal's protein from "okay" to "solid."
4. Breakfast Prep
I'll make a batch of Greek egg muffins that last all week. Pop two of those in the microwave for 45 seconds and you've got a 20g protein breakfast with zero effort.
The Timeline
- 0:00 - Start the rice/grain on the stove. Start soaking or prepping the main curry ingredients.
- 0:15 - Get the curry going. While it simmers, prep the egg muffins and get them in the oven.
- 0:45 - Curry is simmering, muffins are baking. Make the raita or chutney. Prep snacks.
- 1:15 - Everything is done or nearly done. Start portioning into containers.
- 1:45 - Labeled, stacked in the fridge. Kitchen cleaned. Done.
Storage Tips
Most of these meals last 4-5 days in the fridge. I keep Monday through Wednesday's meals in the fridge and freeze Thursday and Friday's portions. On Wednesday night, I move the frozen ones to the fridge to thaw overnight.
Curries and dals actually improve with time as the flavors develop. Rice and grains can dry out, so I add a splash of water before reheating. Egg muffins reheat best in the microwave with a damp paper towel over them.
Weekly Protein Breakdown
Here's what a typical day looks like with this prep:
- Breakfast: 2 egg muffins (20g) + yogurt (10g) = 30g
- Lunch: Chana masala + jeera rice (25g + 8g) = 33g
- Snack: Crispy chickpeas + cottage cheese (10g + 14g) = 24g
- Dinner: Rajma masala + rice + raita (22g + 8g + 8g) = 38g
Total: 125g minimum, without even trying hard. Add a glass of milk or an extra egg somewhere and you're well past 140g.
The best meal prep is the one you actually do. Start with one recipe this Sunday. Add a second next week. Within a month, you'll have a system that runs itself.
